“Brace your core” is one of the most common cues you will hear in the gym, during physical therapy, or while learning how to lift.
But what does that actually mean?
Bracing is not sucking in your stomach, pushing your belly out, or holding your breath as hard as possible. A good brace is a coordinated contraction of your entire core that helps your body create stability, manage pressure, and transfer force as you move.
It should support your movement—not stop you from breathing or make every exercise feel rigid.
What Makes Up Your Core?
Your core includes more than your abdominal muscles.
Think of it as a canister:
- Your diaphragm forms the top
- Your pelvic floor forms the bottom
- Your abdominals and obliques create the front and sides
- Your spinal muscles create the back
These muscles work together as a team to manage pressure and support your trunk.
When you inhale, your diaphragm moves downward and your pelvic floor should respond by lengthening. When you exhale or create tension, your abdominal muscles, obliques, spinal muscles, diaphragm, and pelvic floor coordinate to help stabilize your body.
Your pelvic floor is part of your core—not a separate muscle group working in isolation.
What Is a Core Brace?
A brace is a coordinated contraction of the muscles surrounding your trunk.
When you brace, pressure increases within your abdominal cavity. This is known as intra-abdominal pressure. That pressure, combined with muscular tension, helps reinforce spinal stability and creates a stronger foundation for movement.
Think of the difference between carrying an empty cardboard box and carrying one that has been packed firmly. The packed box is more resistant to collapsing or changing shape.
Your core works similarly. A well-coordinated brace helps your trunk remain stable while your arms and legs generate force around it.
This can be useful when you are:
- Lifting a heavy weight
- Performing a squat or deadlift
- Running or jumping
- Carrying groceries
- Picking up your child
- Pushing or pulling an object
- Coughing or sneezing
- Changing direction during a sport
The amount of tension you need should match the demand of the activity.
Picking up a water bottle does not require the same brace as attempting a heavy back squat.
A Brace Is Not Sucking In
Pulling your stomach inward may create tension, but it is not the same thing as a full-core brace.
When you suck in, you are primarily drawing your abdominal wall inward. This may limit your ability to breathe and does not necessarily create the circumferential stability you need during lifting or higher-level activity.
Instead, think about creating tension around your entire midsection—front, sides, and back.
Your abdominal wall may firm slightly, but you should not feel as though you are trying to make your waist as small as possible.
A Brace Is Not Pushing Your Belly Out
You may have heard the cue to “push your stomach into the belt” when lifting.
For some people, this cue helps them create pressure around their trunk. For others, it leads to forcefully pushing the abdomen forward without engaging the rest of the core.
A strong brace should create tension in all directions rather than only pushing the belly outward.
Think about expanding and creating pressure around your entire torso—almost as though your midsection is a cylinder filling in every direction.
A Brace Is Not Bearing Down
Bracing should also not feel like you are straining to have a bowel movement or pushing downward into your pelvic floor.
Bearing down repeatedly under load may contribute to symptoms such as:
- Pelvic heaviness or pressure
- Urinary leakage
- Difficulty controlling gas
- Pelvic or abdominal discomfort
- A feeling of bulging through the pelvic floor
Your pelvic floor should participate in your brace, but that does not mean squeezing it as hard as possible during every movement.
The goal is coordination—not maximum tension all the time.
How to Practice Bracing
Start in a comfortable position, such as lying on your back, sitting, or standing.
Place your hands around the sides of your lower rib cage or abdominal wall.
Step 1: Take a Breath
Inhale and allow your rib cage, abdomen, sides, and back to expand.
Avoid lifting your shoulders or forcing your belly outward.
Step 2: Create Tension
Imagine someone is about to gently poke you in the stomach. Firm your abdominal wall enough to resist the pressure.
You can also imagine tightening a wide belt around your waist.
Try to feel tension around the front, sides, and back of your trunk.
Step 3: Keep Breathing
Maintain some tension while taking a small breath in and out.
You may not be able to take your deepest breath while maintaining a strong brace, but you should not immediately lose all ability to breathe.
Step 4: Match the Brace to the Task
Practice using lighter tension during everyday movements and gradually increase the intensity for more demanding activities.
A useful phrase to remember is:
Big breath plus full-core tension equals a bigger brace.
But not every movement requires your biggest brace.
Should Bracing Be Automatic?
Most of the time, your core should respond automatically to the demand placed on your body.
You should not have to consciously think through every muscle contraction before you walk, run, lift a bag, or pick up your child.
However, pain, injury, pregnancy, postpartum changes, surgery, weakness, or changes in breathing and pressure management can affect this coordination.
When symptoms arise, being more intentional may be helpful while your body relearns how to respond.
Physical therapy may include practicing breathing, bracing, lifting mechanics, impact control, and strength training. The goal is not to make you consciously brace forever. The goal is to rebuild a strong, coordinated system that can eventually react without constant thought.
Bracing and the Pelvic Floor
Pelvic floor symptoms often appear when the demand placed on the body exceeds its current capacity.
This may happen during:
- Heavy lifting
- Running or jumping
- High-impact exercise
- Repeated coughing or sneezing
- Later stages of a workout
- Activities performed under fatigue
That does not automatically mean you need a stronger pelvic floor or that you should perform more Kegels.
You may need to improve how your breathing, abdominal muscles, obliques, hips, and pelvic floor work together to manage pressure.
For example, leakage during a heavy lift could be related to timing, fatigue, load management, breath holding, excessive downward pressure, or an overall strength deficit.
Pelvic floor rehabilitation should look beyond one muscle because life is not performed lying on your back while doing isolated contractions.
How Much Should You Brace While Lifting?
The intensity of your brace should depend on the weight, speed, and complexity of the movement.
For a lighter exercise, you may only need a low-level brace that allows you to breathe comfortably.
For a heavier squat, deadlift, or carry, you may take a larger breath and create significantly more tension through your trunk before initiating the movement.
With very heavy lifting, some people use a brief breath hold to maximize stability. This can be appropriate in certain situations, but it is not the only breathing strategy available—and it may not be the best strategy for every person or every repetition.
Your breathing strategy should support your goals while also considering symptoms, comfort, medical history, and the demands of the exercise.
What If You Experience Pain, Leakage, or Pressure?
You do not necessarily need to stop exercising, but your symptoms are useful information.
Consider adjusting:
- The amount of weight
- Your breathing strategy
- The intensity of your brace
- Your exercise position
- The number of repetitions
- Your speed
- Your level of fatigue
- Your recovery between sets
Symptoms do not always mean the exercise is harmful. They may indicate that your current strategy or capacity needs to be addressed.
A physical therapist can evaluate how your breathing, trunk, hips, pelvic floor, and movement patterns work together and help you build a strategy specific to your body and goals.
The Bottom Line
Bracing is more than tightening your abdominal muscles.
It is a coordinated response involving your diaphragm, abdominals, obliques, spinal muscles, and pelvic floor. Together, these muscles create pressure and stability so your body can move, lift, and absorb force efficiently.
The goal is not to brace as hard as possible during every movement.
The goal is to create the right amount of tension for the task in front of you—whether that means chasing a back-squat PR, improving your running pace, picking up your children, or sneezing with confidence.
